How many sets per muscle per week for beginners? Build a plan you can follow

Wondering how many sets per muscle per week for beginners are enough? Around 6–10 challenging working sets per major muscle group each week is a useful starting range, not a rule everyone must hit. If you are completely new, starting with 4–6 sets can help you learn exercises and judge recovery before adding more.

Coach Usman is a Level 3 Personal Trainer and weight loss coach based in Gujranwala, coaching men 1:1 online across Pakistan and overseas. The aim is to fit training around your actual week, rather than give you a long routine that clashes with work, family meals and recovery.

How many sets per muscle per week for beginners fit your schedule?

Start with what you can repeat. Two or three training days can be enough to spread your weekly work without spending every evening in the gym. Six chest sets could mean three on Monday and three on Thursday, rather than one exhausting session.

Use the starting range as a guide, then look at your performance. Are your repetitions improving with controlled technique? Do you feel recovered by the next session? More sets are not automatically better, especially when your current plan already challenges you.

Count working sets, not every set you perform

A working set is a planned set that meaningfully challenges the target muscles. Light warm-up sets prepare you for training but generally do not count towards this total. For beginners, finishing most working sets with roughly two or three good repetitions still possible is a practical approach.

Compound exercises overlap. Presses train the chest while also involving the shoulders and triceps; rows involve the back and biceps. That means you do not necessarily need 6–10 additional isolation sets for every small muscle. Track direct work and consider this overlap before adding exercises.

Who this approach is for

This approach suits men starting resistance training, returning after a long break, or trying to lose weight without following an advanced bodybuilding routine. You do not need six gym days or a different exercise for every angle to begin building a consistent habit.

It also suits busy routines: office hours in Lahore, shop shifts in Gujranwala, or overseas work that changes your sleep schedule. Your starting volume should reflect your available time and training experience, not the routine of someone who has trained for years.

Add progress before you add more sets

Keep a simple record of exercises, weights and repetitions. If you can gradually perform more controlled repetitions or use a slightly heavier weight within your planned range, your current training may already be enough. Keep the plan steady rather than changing it every week.

If progress stalls, review technique, attendance, food and sleep before increasing volume. Persistent soreness or falling performance may mean you need less work, not more. Hot Pakistani summers, long commutes and late nights can make a demanding routine harder to recover from.

What 1:1 online coaching includes

Coach Usman's coaching uses the My Coach app for your assessment, custom desi diet plan, workout plan, weekly check-ins and chat with the coach. Your workout plan sets out exercises and training targets, so you are not left guessing how much work to do.

Weekly check-ins provide a place to review progress, recovery and practical difficulties. If a session regularly runs too long or your work shifts change, those details can inform adjustments. Coaching is about managing the whole plan, not simply sending a list of exercises.

How your online coaching starts

Begin with an assessment in the My Coach app covering your goals, starting point, routine and available equipment. Be realistic about how often you can train. A repeatable two-day schedule is more useful than promising five days you cannot consistently attend.

You then follow your custom workout and diet plans, record your training and complete weekly check-ins. Use app chat to raise questions as they come up. For questions about joining or payment, contact support@coachusman.com.

A desi diet approach that supports your training

Your plan should work with familiar food: roti, rice, daal, eggs, chicken, fish, yoghurt and vegetables. For weight loss, portions and the overall eating pattern matter. You do not have to replace every family meal with a separate plate of plain boiled food.

Practical adjustments might include managing oil in salan, planning breakfast before an early shift, or accounting for sugar in repeated cups of chai. During Ramadan, training and meals may need reorganising around fasting hours and sleep. Food should support recovery without making daily life unnecessarily complicated.

Online coaching cost versus gym trainers in Pakistan

Monthly coaching costs Rs 25,000. The 6-Month option costs Rs 125,000 as a one-time payment, which is Rs 25,000 less than six monthly payments. Payment is by card through Stripe. Both options are for 1:1 online coaching.

Gym trainer fees in Pakistan vary by location, session frequency and what is included, so compare actual quotes rather than assuming a standard rate. An in-person trainer can supervise you on the gym floor; online coaching provides your training plan, desi diet plan and ongoing check-ins remotely. Budget separately for any gym membership.

FAQ

Can I start with only four sets per muscle each week?

Yes. Four challenging working sets can be a manageable starting point when you are completely new. Learn technique, monitor recovery and build gradually if needed.

Should I train each muscle once or twice a week?

Twice weekly often makes it easier to spread your sets and practise movements. Once weekly can still be workable, but avoid cramming in unnecessary volume.

Do I need extra arm sets after presses and rows?

Not automatically. Those movements already involve your arms. A small amount of direct arm work may be enough alongside them, depending on the full routine.

Should I add sets while trying to lose weight?

Not just to burn more calories. Keep training manageable and focus on controlled performance, consistent meals and recovery. Extra sets can add fatigue without improving your plan.

Can I follow the plan in a basic Pakistani gym?

Your available equipment is considered during assessment. Explain what your gym has so the workout plan can use practical exercise choices rather than depend on specific machines.

Can Pakistani men living overseas join?

Yes. Coach Usman coaches men across Pakistan and overseas through the My Coach app. Share your work hours, food access and training setup during assessment.
